A Heart-Healthy, Omega-3 Rich Meal for Balanced Blood Sugar and Metabolic Support
When managing diabetes and insulin resistance (IR), selecting the right source of dietary fat and protein is essential for protecting the cardiovascular system. Mackerel is one of the most nutrient-dense wild blue fishes available. It is exceptionally rich in long-chain Omega-3 fatty acids, which exert powerful anti-inflammatory effects, help lower triglycerides, and support arterial health. This is incredibly important for individuals with diabetes, as cardiovascular health requires extra care. Mackerel is also a stellar source of Vitamin D, Vitamin B12, and selenium—critical micronutrients that reinforce the immune system and optimize metabolic pathways.
While green peas and rice contain carbohydrates that naturally elevate blood glucose, pairing them strategically with a healthy fatty fish like mackerel changes how your body processes the meal. The high protein and healthy fat content in the mackerel slow down gastric emptying. This creates a "glycemic blunting" effect, leading to a much more gradual, stable release of sugars into the bloodstream rather than a sharp insulin spike.
For an optimal metabolic response, aim for 100–150 g of baked mackerel per serving. Pairing this with a portion of 100 g cooked brown rice and 50 g green peas provides a moderate, highly acceptable carbohydrate load (approx. 35–40 g) for a main meal. Opting for brown or wild rice is always recommended due to its intact fiber and lower glycemic index.
Thoroughly clean and rinse the mackerel under cold running water, then pat it dry with paper towels. Season generously with sea salt and black pepper. Drizzle a little fresh lemon juice and a teaspoon of olive oil inside and outside the fish. Let it marinate at room temperature for 10–15 minutes.
Preheat your oven to 200°C (390°F).
Lightly brush the mackerel with a tiny bit of olive oil. For a tender, juicy result and easy clean-up, place a few lemon slices and a sprig of fresh parsley inside the cavity of the fish, then wrap it loosely in a piece of parchment paper. Place the wrapped fish into a baking dish.
Bake in the preheated oven for 25–30 minutes, depending on your oven and the exact size of the fish.
While the fish is baking, prepare the side dish. Rinse your rice thoroughly. Place it in a small saucepan with double the amount of water (or follow package instructions) and a pinch of salt. Bring to a boil, then reduce the heat to low, cover, and simmer. If using brown rice, cook for about 30–35 minutes. Toss the green peas into the pot during the last 5–7 minutes of cooking so they become tender and vibrant green.

Once everything is cooked, fluff the rice and peas with a fork.
Plate a bed of the savory rice, arrange a portion of the warm oven-baked mackerel alongside it, and finish with a drizzle of high-quality extra virgin olive oil and a sprinkle of finely chopped fresh parsley. Serve immediately with an optional side of fresh green salad.
